Master Your Power: How We Test and Set FTP

by Coach Dave | Dec 3, 2024

Your FTP Serves As The Foundation For Setting Effective training zones, ensuring Each session is to tailored to the objective.

Choosing The Right FTP Test For Your Goals

Selecting the ideal FTP test is crucial for aligning your training with your specific racing goals. Consider factors such as your current fitness level, the duration of your competitions, and the intensity of your workouts.

The Role of FTP Tests in Endurance Training

Functional Threshold Power (FTP) tests are essential tools for athletes aiming to maximize their performance. By accurately measuring your power output, these tests help tailor training programs to your specific needs, ensuring you push your limits safely and effectively. Whether you're a cyclist or triathlete, understanding your FTP can lead to significant improvements in endurance and overall athletic performance. Conversely, setting your training zones incorrectly can lead to either underachieving or overtraining and possibly over training.

Explore FTP Options

Ramp Test

The FTP ramp test can be advantageous for athletes engaged in varied intensity cycling.  However, it may not be the most suitable option for those participating in events that require steady power output. This may also be used for a new athlete who doesn't have experience with an FTP test or hasn't yet built foundational aerobic capacity for longer sustained efforts.

8 Minute Test

The 8 Minute FTP test is an excellent option for transitioning athletes looking to improve their performance with less intimidation. By focusing on shorter durations, this test allows you to build confidence and skill in pacing while still achieving an effective assessment of your power output. While it's shorter, the sustained effort is typically higher than a more traditional test.

20 Minute Test

The 20 Minute Test is a traditional standard in FTP assessments, suitable for both new and seasoned athletes aiming to evaluate their aerobic endurance. This test challenges you to maintain a steady effort over a longer duration, making it ideal for cycling events lasting up to three hours, and provides valuable insights into your sustainable power output for improved race strategies.

30 Minute Test

The 30 Minute FTP Test is especially valuable for long course athletes as it reflects a more sustainable effort. Typically we recommend this test for target events over three hours. By eliminating adjustment factors, this test provides a clear picture of your steady-state power, allowing for precise training adjustments.

Understanding FTP Tests

Ramp Test

During the Ramp Test, your power output increases by a set amount each minute until exhaustion. The last completed stage is recorded, and approximately 75 percent of the peak power achieved is used to estimate your FTP. This efficient method provides a quick assessment that accurately reflects your fitness level, making it an ideal starting point for athletes looking to enhance their training.

8 Minute Test

The 8-Minute Test requires two intense 8-minute efforts with a short recovery in between. To administer the 8-minute FTP test, begin with a proper warm-up followed by two maximal 8-minute efforts at a steady pace, with a brief recovery in between. After completing both efforts, the estimated FTP is calculated by taking the average power output of the best effort and multiplying it by 0.9. This method provides an effective assessment of your functional threshold power, helping to inform your training zones and enhance performance. is suitable for experienced cyclists who can maintain a consistent pace over a short duration.

20 Minute Test

The 20 Minute Test provides a reliable estimate of your Functional Threshold Power by requiring you to sustain your highest steady power output for 20 minutes after a thorough warm-up. It's essential to maintain a consistent pace and find a rhythm you can hold for the entire duration to ensure an accurate assessment. After the test, simply multiply your average power output by 0.95 to calculate your estimated FTP. This method is especially useful for athletes preparing for events lasting around three hours.

30 Minute Test

The 30 Minute FTP Test involves a structured warm-up followed by a sustained effort at a challenging yet manageable power output for thirty minutes. Unlike the other methods, where there is a factored offset, with the 30 minute test, the average of the 30 minutes can be used to set your FTP.  We typically use this method for events where the cycling leg is greater than 3 hours, such as Ironman, Gravel and Stage Races.

FTP Test Comparison

Test Type

Ramp Test

8-Minute Test

20-Minute Test

30-Minute Test

Pros

Quick and less taxing

Good for new short course athletes

Traditional approach to determine FTP

We believe the best for target races over 3 hours

Cons

Not the best approach for steady state athletes

Athletes may not have the upper range for this to be accurate

Mentally challenging and requires 2-3 days recovery

Also, challenging with slightly longer recovery times

So, which do you pick?

Choosing the right FTP test depends on your experience level and current endurance base. For athletes who have developed the ability to sustain hard, prolonged efforts, we typically recommend the 20-minute FTP test. This format provides a reliable measure of your sustained power and offers valuable insights for longer-duration training and racing.

If you’re newer to structured training or still building your endurance, the 8-minute test is often a better fit. It’s shorter, more manageable, and still provides accurate data to set your training zones without the risk of excessive fatigue.

Ultimately, the best test is one you can complete confidently and consistently. As you build fitness and gain experience, your testing protocol may evolve, and we’re here to guide you through every step of that journey.
